How to shift earlier

Bright morning light (10,000 lux for 20 minutes), strict dim-evening light discipline, and earlier bedtime over 3–6 weeks. Melatonin supplementation (timed) can help.

The biological floor

Even with perfect adherence, true late chronotypes cannot become 4 AM risers without chronic fatigue. Match your work schedule to your biology where possible.
